But most grapplers don't treat this data as actionable — they glance at it, maybe note it's high, and continue doing whatever they were already going to do.

That's a missed opportunity. Resting heart rate and heart rate variability are two of the most accessible and reliable indicators of recovery readiness available without expensive equipment. Understanding what they're measuring — and how zone 2 training improves both — can change how you manage your training load.

Resting Heart Rate as a Signal

Resting heart rate (RHR) is the number of times your heart beats per minute when you're completely at rest — ideally measured first thing in the morning before getting out of bed. For untrained adults, RHR typically sits between 60–100 BPM. For trained athletes, it's often in the 40s or low 50s. Elite endurance athletes sometimes measure in the 30s.

Lower resting heart rate, in the context of training, indicates a heart that's more efficient — capable of delivering adequate blood volume with fewer beats per minute. You might feel okay on a given morning, but if your HRV is suppressed, your body is telling a different story.

How Zone 2 Training Improves Both Metrics

On the cardiac side, consistent aerobic training induces structural remodeling. The left ventricle increases in volume and compliance. Stroke volume increases. Over 6–12 months of consistent zone 2 work, resting heart rate drops measurably — often 5–10 BPM for grapplers who weren't doing dedicated aerobic training before.

On the autonomic side, zone 2 training increases vagal tone — the activity of the vagus nerve, which is the primary driver of parasympathetic activity. Higher vagal tone means better HRV, faster heart rate recovery after exertion, and more efficient switching between high-output effort and recovery states. This translates directly to mat performance: the ability to go hard in a scramble and then settle, quickly, into a controlled position.

Practical Monitoring for Grapplers

You don't need a medical-grade device to track these metrics. Most modern fitness wearables measure both RHR and HRV with reasonable accuracy when worn during sleep.

The most useful approach is establishing your personal baselines over 2–3 weeks of consistent measurement, then tracking deviations from those baselines rather than comparing yourself to population averages. Your baseline RHR and HRV are unique to you — what matters is the trend relative to your own normal.

A practical protocol: measure RHR and HRV every morning before getting up. Note training days, sleep quality, and perceived stress. Over time, you'll start to see patterns — HRV drops after particularly hard training weeks, rises after recovery periods. RHR elevates when you're getting sick before you feel sick. These signals, taken seriously, let you make smarter decisions about when to push and when to back off. Translating Data Into Training Decisions The data is only valuable if you act on it. Some practical guidelines:

If your RHR is 5+ BPM above baseline: consider downgrading the planned session — a zone 2 day instead of hard rolling, or a day off. If your HRV is significantly suppressed two or more days in a row: treat it as a recovery alert and reduce training intensity for the next 48–72 hours.

When both metrics are at or above baseline: you're recovered, and this is the right time to train hard. Green light days are when you push. They're also rarer than most grapplers realize.

This isn't about being precious with your training. It's about directing your hard effort toward sessions when your body is actually equipped to adapt to it — rather than spending hard training on a system that's already in deficit and can't respond productively.

The Long Game

Tracking RHR and HRV over months reveals something important: the trend line. As your aerobic fitness improves through consistent zone 2 work, your baseline RHR will gradually decline and your baseline HRV will gradually rise. This isn't just a vanity metric — it's evidence that your recovery infrastructure is expanding.

A grappler at 40 with a resting heart rate of 52 and strong HRV is not the same as one with a resting heart rate of 72 and suppressed HRV — even if they have similar technical skill and training volume. The first one is building; the second is burning down.
